As a nutritionist, I understand that weight loss can be a challenging journey. However, with the right approach and mindset, it is entirely achievable. In this article, we'll explore effective strategies for weight loss that are both sustainable and health-promoting.


Understanding Weight Loss


What is Weight Loss?


Weight loss occurs when the number of calories burned exceeds the number of calories consumed. It is influenced by factors such as diet, physical activity, and metabolism. Achieving weight loss requires a balanced approach that includes healthy eating, regular exercise, and lifestyle changes.



Should I count or not count calories in my diet?


For weight loss, the recommendations focus on restricting total calories. In 2010, the International Nutrition Society offered an estimated 25 to 35 calories per kilogram of body weight to lose weight. However, during weight loss we must preserve muscle mass in order to lose weight healthily. Let's calculate it!


Man: Goal: Weight Loss

Body Weight: 100kg

Body Fat Index: 30%

Fat Free Mass: 70 kg

Step 1: 100 kg x 25 kcal/day = 2.500 kcal/day


Step 2: Macronutrients:

40% Carbohydrates = 1000 cal/day

30% Protein = 750 cal/day

30% Fat= 750 cal/day


Step 3: As we mentioned above, it's extremely important to avoid significant loss of muscle mass due to a calorie-restricted diet. Therefore, the International Nutrition Society recommends a protein intake of 2.5 to 3.0g/kg of body weight.


30% Protein = 750 kcal / 4 kcal = 187.5g/day

Total Protein Day: 187.5g / 70 kg (Fat Free Mass) = 2.5g protein/day.


Here's an example of the importance of calculating calories, especially protein intake, which is important for weight loss and maintaining weight loss.


Key Strategies for Successful Weight Loss


1. Adopt a Balanced Diet:

- Whole Foods: Focus on consuming whole, unprocessed foods like fruits, vegetables, lean proteins, and whole grains.

- Portion Control: Be mindful of portion sizes to avoid overeating.

- Healthy Fats: Include sources of healthy fats such as avocados, nuts, seeds, and olive oil.

- Reduce Sugary Drinks and Snacks: Limit the intake of sugary beverages and snacks that contribute to empty calorie consumption.


2. Stay Active:

- Regular Exercise: Aim for at least 150 minutes of moderate-intensity aerobic activity or 75 minutes of vigorous-intensity activity each week.

- Strength Training: Incorporate strength training exercises at least twice a week to build muscle and boost metabolism.

- Stay Active Throughout the Day: Avoid long periods of inactivity by incorporating movement into your daily routine, such as walking or stretching.


3. Hydration is Key:

- Drink Water: Hydration is essential for overall health and can help control hunger. Aim to drink at least 2L of water a day.

- Reduce Sugary Beverages: Opt for water, herbal teas, or infused water instead of sugary drinks.


4. Get Adequate Sleep:

- Prioritize Sleep: Aim for 7-9 hours of quality sleep per night. Poor sleep can disrupt hormones that regulate hunger and appetite.

- Establish a Routine: Create a consistent sleep schedule and a calming bedtime routine to improve sleep quality.


5. Manage Stress:

- Stress Reduction Techniques: Practice stress-reducing activities like yoga, meditation, or deep breathing exercises.

- Avoid Emotional Eating: Be aware of emotional eating triggers and find healthy ways to cope with stress.


6. Monitor Progress:

- Keep a Food Diary: Track your food intake to stay accountable and identify any areas for improvement.

- Set Realistic Goals: Establish achievable weight loss goals and celebrate small milestones along the way.


Common Challenges and How to Overcome Them


1. Plateaus:

- It's normal to experience weight loss plateaus. Stay committed and make small adjustments to your diet and exercise routine.


2. Cravings:

- Manage cravings by having healthy snacks on hand and practicing mindful eating techniques.
